Recovery: rest, stretching, and mobility

You're training hard, eating clean, but your performance has stalled, you're stiff every morning, and your soreness lasts 4 days? The problem might not be your program — it might be what you're doing (or not doing) between sessions. Recovery isn't a pause in your progress: it's actually when that progress happens. Here's how to organize it without spending hours on it.
Why recovery isn't optional
When you train, you're not building muscle in the moment — you're creating micro-tears in your muscle fibers and burning through your glycogen stores. It's during rest that your body repairs, strengthens, and grows. Without enough recovery, you're just piling up fatigue instead of progress.

Rest days: how many, when, and how
How many rest days per week?
For most people training 3 to 5 times a week, 1 to 2 full rest days are enough. If you're doing strength training, a simple rule is to leave 48 hours between two sessions that work the same muscle groups.
Passive rest vs. active rest
- Passive rest: you don't move, and you recover 100%. Useful after a very high training load or a demanding week.
- Active rest: walking, easy cycling, light swimming at low intensity (30-40% of your max capacity). This boosts blood flow and speeds up the clearance of metabolic waste without adding fatigue.
In practice, alternating between the two based on how you feel is the best approach. You don't need to plan it down to the minute: if you're wiped out, go passive; if you feel good but it's your day off, a 30-minute walk works great.
Stretching: when it actually helps, and when it's pointless
Before training
Skip static stretching (holding a position for 20-30 seconds) before lifting heavy or running fast: several studies show it can temporarily reduce your strength and power by 5 to 10%. Go for a dynamic warm-up instead: knee raises, walking lunges, shoulder rotations, bodyweight squats.
After training
This is the right time for static stretching. It won't dramatically boost muscle recovery, but it will:
- Gradually help restore normal joint range of motion
- Reduce that post-workout stiffness
- Create a wind-down routine that helps you mentally "close out" the session
5 to 10 minutes is plenty, focused on the muscle groups you just worked. No need to spend 30 minutes on it every day.
Mobility: the key to progressing without getting hurt
Mobility is your ability to move a joint through its full range with control. It's different from flexibility (passive range of motion): mobility requires strength within that range. It's what lets you squat deep without your back rounding forward, or raise your arms overhead without arching your spine.
Why it's underrated
A lot of pain people blame on "lack of strength" actually comes from limited mobility at a key joint: stiff ankles = achy knees during squats, stiff shoulders = poor posture on the bench press.

- Ankles: crucial for a deep squat and solid running mechanics. Quick test: knee to wall, heel on the floor — check if you can touch the wall from 10cm away.
- Hips: often stiff from long hours of sitting. Exercises like the 90/90 stretch or rotational lunges make a real difference within a few weeks.
- Thoracic spine (upper back): essential for overhead movements and for avoiding a permanently rounded back.
Just 10 minutes of targeted mobility work, 3 to 4 times a week, is enough to notice a real difference in your movement within 4 to 6 weeks.
Signs you're not recovering enough
Your body sends warning signs before injury or burnout hits. Learn to spot them:
- Resting heart rate higher than usual (+5 to 10 beats)
- Performance that's stalling or declining despite serious training
- Poor sleep quality despite feeling tired
- Irritability, low motivation to train
- Soreness that consistently lasts more than 4-5 days
